Warm-up

Before diving into the chipper, we'll get the blood flowing and prepare the joints and muscles for the movements to come. Focus on controlled movements and increasing your heart rate gradually.

  • Rowing: Start with a gentle pace, increasing intensity slightly each minute. Focus on a strong leg drive and smooth body swing.
  • Air Squats: Emphasize depth and maintaining an upright torso. Push your knees out.
  • Push-ups: Maintain a rigid plank position from head to heels. Elbows should track back and slightly out, not flaring wide.
  • Box Step-ups: Use a low box or sturdy surface. Drive through the heel of the stepping foot.
  • Kettlebell Swings (light): Focus on the hip hinge, not a squat. Snap the hips through to drive the kettlebell up.

Workout

Today's workout is a chipper – meaning you complete all reps of one exercise before moving to the next. The goal is to finish as quickly as possible with good form. This is an advanced workout, so pace yourself intelligently from the start.

  • Rower: Maintain a strong, consistent pace. Think about powerful legs, followed by the back, then arms.
  • Dumbbell Snatches (alternating arms): Start with the dumbbell between your feet. Drive through the legs and hips, pulling the dumbbell overhead in one fluid motion. Lock out the arm at the top.
  • Box Jumps: Land softly with bent knees, stepping down if needed to conserve energy and ensure safety. Aim for consistency.
  • Kettlebell Swings (heavy): This is a powerful hip-hinge movement. Drive the kettlebell up to eye level, squeezing the glutes hard at the top. Keep the core braced.
  • Barbell Front Squats: Keep your elbows high and chest up to maintain the front rack position. Descend below parallel. Choose a weight you can move for 15-20 reps unbroken when fresh.

Cool-down

Bring your heart rate down and start the recovery process with some light stretching.

  • Light Cardio (walk/row): Aim for a very easy pace.
  • Quad Stretch: Hold for 30 seconds per leg.
  • Hamstring Stretch: Hold for 30 seconds per leg.
  • Pigeon Pose: Hold for 30 seconds per side.

Coaching notes

This workout is designed to be a grind. The key is to find a sustainable pace from the first movement. Don't go out too hot on the rower, as you have a lot of work to do. Break up the dumbbell snatches and box jumps into manageable sets if needed. For the kettlebell swings and front squats, focus on maintaining power and good form through every rep. Listen to your body and prioritize movement quality over speed, especially as fatigue sets in.

Scale it

  • Rower: Reduce the distance to 500m or 750m.
  • Dumbbell Snatches: Decrease the weight of the dumbbell or perform dumbbell cleans and jerks if snatching is too technical.
  • Box Jumps: Reduce the box height or perform box step-ups instead.
  • Kettlebell Swings: Decrease the weight or reduce the rep count.
  • Barbell Front Squats: Decrease the weight, reduce the reps, or perform goblet squats with a dumbbell.
