Warm-up

- Dynamic stretches: The air squats and walking lunges will wake up your lower body and core. Ensure your chest stays upright and knees track over your toes.
- Movement prep: The push-ups and jumping jacks will elevate your heart rate and prepare your upper body and cardiovascular system.
Workout
Today's workout is a chipper, meaning you complete all reps of one movement before moving to the next, in order. The goal is to finish as quickly as possible. This workout emphasizes stamina and the ability to maintain intensity across diverse movements.
- Rower: Focus on long, powerful strokes. Don't pull too hard too early; conserve some energy for the later movements. Maintain a steady pace that you can sustain.
- Wall Balls: Aim for a consistent target height. Catch the ball in a full squat, using the rebound to help drive it back up. Breathe rhythmically.
- Box Jumps: Land softly on the box with bent knees, stepping down (or jumping down if proficient and safe) to preserve your Achilles. If you feel your form slipping, switch to step-ups.
- Dumbbell Thrusters: Maintain a strong front rack position with the dumbbells. Drive through your legs to initiate the press overhead. Keep the movement fluid and efficient, linking the squat and press.
- Kettlebell Swings: Focus on a powerful hip hinge, snapping your hips to drive the kettlebell overhead. Keep your core tight and arms relaxed, letting your hips do the work.
Cool-down
This cool-down helps reduce muscle soreness and improve flexibility. Hold each stretch for 30-45 seconds.
- Pigeon Stretch: Focus on opening your hips. You should feel this in your glutes.
- Child's Pose: A great stretch for the back and hips. Focus on deep breaths.
- Quad Stretch (Standing or Kneeling): Gently pull your heel towards your glute. Keep your knees together.
Coaching notes
This is an advanced workout due to the volume and nature of the movements. Pace yourself intelligently from the start. Break up the reps on the wall balls, thrusters, and kettlebell swings into manageable sets before you hit failure. Think about smooth transitions between movements to save time. Your goal is to keep moving with purpose, not to sprint through the first two movements and then crash.
Scale it
- Reduce volume: Cut the reps by 25-50% for each movement.
- Modify movements:
- Rower: Reduce meters.
- Wall Balls: Use a lighter ball or a lower target. If shoulders fatigue, do air squats.
- Box Jumps: Reduce box height or switch to box step-ups.
- Dumbbell Thrusters: Use lighter dumbbells or perform dumbbell front squats and push presses separately.
- Kettlebell Swings: Use a lighter kettlebell or switch to Russian kettlebell swings (to eye level).
- Increase rest: Introduce short, planned rest breaks between movements or within larger sets to maintain form and intensity.
