This beginner-friendly yoga flow emphasizes gentle lengthening and strengthening of the hamstrings and entire posterior chain, helping you improve flexibility and foundational strength.

Main Flow
- 1.Downward-Facing Dog60sPedal out your feet. Keep a soft bend in knees if hamstrings are tight.
- 2.Standing Forward Fold (Uttanasana)60sBend knees as needed. Relax head and neck. Keep spine elongated.
- 3.Halfway Lift (Ardha Uttanasana)30sFlat back, hands on shins or thighs.
- 4.Pyramid Pose (Parsvottanasana)90s45 sec per side. Hinge from hips, hands to mat or shin. Front heel aligned with back arch.
- 5.Low Lunge with Hamstring Stretch90s45 sec per side. Back knee down, straighten front leg for stretch.
- 6.Bridge Pose (Setu Bandhasana)60sLift hips, engage glutes. Gentle backbend and hamstring activation.
Cool-down
- 1.Supine Hamstring Stretch90s45 sec per side. Lie on back, loop hands behind thigh or calf. Keep opposite leg grounded.

This session is designed to gently open and strengthen your hamstrings and the entire posterior chain, which includes your glutes and lower back. We'll move slowly and mindfully, focusing on breath and proper alignment.
Warm-up
We'll begin with movements to activate and prepare the muscles for deeper stretches. Pay attention to how your body feels and don't push into any pain.
Workout
The main part of our session will flow through a series of poses that target the hamstrings and posterior chain. Focus on lengthening through your spine and feeling the stretch without forcing it. Remember to breathe deeply throughout each pose.
Cool-down
We'll slowly transition out of the more active poses into restorative stretches, allowing your body to release any tension and return to a state of calm.
Coaching notes
- Maintain a soft bend in your knees: Especially in forward folds, avoid locking your knees. This protects your joints and allows for a more effective hamstring stretch.
- Breathe deeply: Use your breath to deepen stretches. Inhale to lengthen, exhale to release deeper into the pose.
- Engage your core lightly: This supports your lower back and helps with stability in various poses.
- Listen to your body: Yoga is not about forcing positions. If you feel sharp pain, ease off the stretch. Discomfort is normal, pain is a signal to stop.
Scale it
- Easier: In poses like Downward Dog or standing forward folds, bend your knees more generously. Use blocks under your hands if reaching the floor is difficult. Reduce the hold time in deeper stretches.
- Harder: Lengthen hold times in poses. Focus on straightening legs more in poses like standing forward fold, maintaining a flat back. Work towards deeper hip flexion while keeping the spine elongated.
